Not Getting Enough Deep Sleep? I Tracked a Year and Found the Real Cause

You’ve tried the no-screens thing. The magnesium. The cooler room. The earlier bedtime. You’ve done the reading. And you’re still waking up at 3am, still lying there for an hour, still dragging yourself out of bed in the morning wondering why none of it is working.

I was in the same place.

I tracked my sleep every night for a year in 2025. 295 nights. I scored it each morning — a simple 1 to 10 before I checked my phone. I expected to find a sleep pattern.

I found a food pattern.

Not what I was looking for. But probably the most useful thing that’s come out of thirteen months of tracking. Because I’d been asking the wrong question entirely.

What Deep Sleep Is Actually Doing (And Why the Usual Advice Misses It)

Before we get into the data, it’s worth spending a minute on what deep sleep is actually for. Because when you understand what the body is trying to accomplish, it becomes obvious why fixing the bedroom isn’t always the answer.

Deep sleep isn’t passive rest. It’s an active maintenance window. Your brain runs a cleaning system overnight called the glymphatic system. Think of it like the drainage network beneath Paris. Beneath those famous streets, under all the old cobblestones and Haussmann buildings, is one of the most impressive sewer systems ever built. You’d never know it from the surface. Your brain has something equivalent: a network of channels that flush toxic proteins and metabolic waste out of brain tissue. Like the Paris sewers, it mostly runs at night. During the day the system is mostly closed, the channels narrow. Sleep opens them. Cerebrospinal fluid rushes through, clearing out the debris that built up during the day’s thinking and activity.

Poor sleep doesn’t just make you tired. It leaves the drains blocked.

Now here’s the part that doesn’t make it into most sleep articles. What determines whether those drains open properly has a lot to do with what you ate, and when.

Science journalist and formerly practising GP Dr Michael Mosley covered a Cornell University sleep lab study that tracked what happened when participants ate meals high in saturated fat, sugar, and simple carbohydrates. They had lighter, more disrupted sleep. When the same people ate more fibre and protein, they had deeper, more restorative sleep. Same people. Same beds. Different food.

The mechanism isn’t complicated once you see it. Blood sugar instability — spikes and crashes through the night — keeps the nervous system partially alert. The brain can’t fully shift into deep slow-wave sleep when it’s managing a blood sugar correction at 2am. Inflammatory signalling from processed food and excess sugar suppresses the slow-wave architecture that deep sleep depends on. The glymphatic drainage system needs a body in genuine metabolic rest to run properly. Constant insulin activity keeps the day crew on shift.

And it’s not just about what you ate the night before. The 24 to 48-hour window matters. What you ate yesterday, and the day before, is already shaping tonight’s sleep.


The Night Shift Your Body Is Waiting to Run

There’s a useful way to think about why closing your eating window earlier affects sleep quality. It’s got nothing to do with willpower or discipline.

Think of your cells as having a day crew and a night crew. The day crew handles digestion, growth signalling, nutrient processing. They take up all the space and all the energy. The night crew — the repair and maintenance crew, clearing debris, fixing damage, resetting systems — can’t start work while the day crew is still in. They’re standing outside waiting for the changeover.

The moment you stop eating and the day crew clears out, the night crew gets the go-ahead. Every hour you extend the overnight window is another hour the night crew has to work. Most people are sending the day crew back in before the night crew has finished.

This is the mechanism. Not magic. A shift changeover.

And your gut is running the same pattern. Tim Spector put it simply: giving your gut a break is basically putting it to sleep. The same circadian rhythm that governs when you feel tired, when your temperature drops, when your cortisol rises — your microbiome is running on that same clock. Keep eating at midnight and you’re not just keeping yourself awake, you’re keeping trillions of organisms working a night shift they weren’t designed for.

The eating window isn’t just about calories. It’s about giving the whole system a chance to recover.


What I Actually Found in 295 Nights of Data

Let me show you what this looked like in my own numbers.

I want to be honest about what I expected to find. When I started scoring my sleep every morning — a simple 1 to 10, written down before I touched my phone — I thought I’d see a pattern about sleep habits. Earlier nights. Less screen time. Cooler room. The usual suspects.

The pattern that emerged had almost nothing to do with any of that.

295 days tracked in 2025. Sleep quality scored alongside fasting data, food type, eating window close time, mood, and energy. (WMTWL-EVID-0189) 57 nights came in at 9 or 10 out of 10. No sleeping pills on any of them. No melatonin. Not even an antihistamine, which I’d taken daily for decades before stopping in early 2024. (WMTWL-MOM-193)

When I went back through those 57 nights and looked for what they had in common, I wasn’t finding sleep hygiene wins. I was finding clean eating days. Extended fasting windows. Low-inflammation food in the preceding 24 to 48 hours. Plant diversity. Virtually no ultra-processed food in the two days before.

The nights that collapsed — 3 or 4 out of 10, waking at 2 or 3am, lying there for an hour, groggy at 6am — tracked with something specific. Not late nights. Not screens. They tracked with what the body had been dealing with in the hours and days before.


The Night That Made the Whole Thing Click

Month seven. May 2024. (WMTWL-MOM-005)

I’d been off antihistamines for about three months by then. Something I’d taken every single day since the late 1990s. The room was pitch black. No alarm set. I woke up at 5:47am.

Not because anything disturbed me. Not bleary, not clock-checking hoping for another hour. Clear. Ready. Awake.

I genuinely cannot tell you the last time that had happened before that morning. My twenties, probably. Maybe earlier.

Nothing had changed about the room. Nothing had changed about my bedtime. What had changed was 18:6 fasting, established and consistent for several months. Real food. Inflammation markers coming down. The body wasn’t fighting anything overnight. The drains were clear.

I didn’t know that’s what was happening at the time. I just noticed I’d woken up differently. The data explained it later.


The Struggles: What Nearly Made Me Dismiss the Whole Thing

I’ll tell you about the thing that almost made me throw out the entire food-sleep theory.

During the 21-day extended fast in 2025, my sleep fell apart. Days 6 through 13 were rough. Day 9: maybe four and a half hours, lying there not sure if I was actually asleep or just resting. (WMTWL-MOM-033) Day 13: two and a half hours, then another two, then a ninety-minute crash nap in the afternoon. (WMTWL-MOM-047) Completely knackered.

If I’d been looking for “fasting equals better sleep” as a simple rule, the extended fast data would have broken it.

What it actually showed was more nuanced. Extended fasting disrupts sleep during the adaptation phase, roughly days 7 to 10, when adrenaline and cortisol are adjusting and the hormonal balance is shifting. That disruption is temporary. The sleep quality gains I was seeing across the year weren’t from fasting alone. They were from the combination: real food on eating days, extended overnight windows, reduced inflammation load overall. The fasting was one part of it. The food quality on non-fasting days was the part I’d been underestimating.

Two steps forward, one step back. That’s what thirteen months of data looks like when something is actually working.


A Note for Anyone Who’s Just Starting to Notice

Something worth saying here, and it’s relevant for anyone reading this who doesn’t yet have a diagnosis but knows something feels off.

This mechanism isn’t something that only shows up once a condition has arrived. It develops gradually, quietly, over years. The same food patterns that eventually appear on a blood test as pre-diabetes or elevated inflammation first show up as fragmented sleep, lighter slow-wave phases, more night waking. The sleep shift often comes before the diagnosis.

If your sleep has changed in the last few years and you can’t work out why, understanding this mechanism now — before anything shows up on a blood test — is genuinely worth doing. Not to alarm yourself. Just to have the picture.


What I’d Actually Do Differently

If I were starting from scratch — someone who’d been asking how to get better sleep for years and had tried most of what’s out there — the one thing I’d change is this: I’d track sleep quality against food inputs much earlier. Not sleep quality in isolation. Sleep quality alongside what I’d eaten and when I’d stopped eating.

Without that pairing, you’re flying blind. You see a number that goes up and down and you can’t work out why.

Here’s what I’d suggest as a four-week starting point — and this is N=1, one person’s data, not a prescription.

Close your eating window three hours before bed. Consistently, for four weeks. Not occasionally. Not most nights. Four weeks, same rule. Don’t change anything else first. No new supplements. No new bedtime routine. Just that one variable: stop eating three hours before you sleep.

Score your sleep each morning on a 1 to 10. Write it down before you check your phone. A notes app, a piece of paper, whatever you have. Not a wearable if you don’t own one already.

At the end of four weeks, look at whether the pattern has shifted. Not individual nights, those are noise. The overall trend is the signal.

If you want to go further: note what you ate in the two to three hours before bed on your lowest-score nights. You’re looking for whether high-sugar evenings, ultra-processed food, or late heavy meals are clustering with your worst sleep nights. Most people who do this for a few weeks see the correlation without any help from me.

Kayla Barnes-Lens and nutritionist Dr Federica Amati highlighted data from ZOE research showing the loop runs in both directions. Poor sleep drives worse food choices the next day — ghrelin spikes, cravings increase, and what people call willpower becomes largely irrelevant. Breaking the loop at the food end is how you interrupt the pattern.

As for timelines: four weeks to see an early trend. Three to four months before consistent improvement is likely. Six months before the full picture emerges.

Those are months, not weeks. I want to be straight about that. Anyone promising a faster result is selling something.
