You’ve done everything right today. The eating window held. The food was clean. And sometime around nine or ten o’clock, there it is. Not exactly hunger. Something more like a low-level pull toward the kitchen, asking for something you can’t quite name.
You’ve probably told yourself it’s weakness. Or boredom. Or that you just don’t have the discipline you thought you had.
You’re wrong about that — and I say that with some authority, because I told myself the same thing for most of my adult life. What I eventually tracked across two years of documented data was this: the evenings that went wrong weren’t about my character. They were about what had happened to my hormones the night before. By the time nine o’clock came around, the decision had already been made. Hours earlier. By biology, not willpower.
That’s what this post is about.
The Advice We Were All Given (And Why It Misses the Point)
There is a standard version of this conversation, and it goes roughly like this: stop eating after eight, brush your teeth early, distract yourself, remove the trigger foods from the house. Find ways to occupy your hands. Call it a night.
All of that assumes the evening pull is a psychological problem. A habit you’ve let drift. A character flaw requiring more structure, more discipline, more effort at exactly the moment you have least of it.
I held this view for a long time. I filed the evening thing under “just part of how I’m wired.” I’m an all-or-nothing person — I know that about myself. And for years I categorised the ten o’clock pull as the same tendency, expressing itself as crisps and chocolate rather than clean margins on a kitchen project.
The NHS guidance on weight management largely lands in this space too. The framing is behavioural: identify your triggers, build better habits, create environmental barriers between you and the food. None of it is wrong, exactly. But it is addressing the behaviour without asking what’s driving it.
And if you’re trying to address the behaviour without touching what’s driving it, you are fighting a hormonal state with willpower. That is an unfair contest.
What’s Actually Producing the Signal
Peter Attia — doctor, references the Spiegel research group extensively — summarised the data on this in a way I found hard to argue with. Chronic sleep deprivation suppresses leptin and elevates ghrelin. That combination causes people to eat around three hundred extra calories the following day and makes them significantly more likely to reach for high-sugar, high-fat food specifically. Not random food. The categories that activate the reward system hardest.
That last part is worth sitting with. It’s not that poor sleep makes you vaguely peckish. It’s that poor sleep pushes you toward a specific category of food. Your brain, reading a depleted signal, is not asking for a bowl of salad. It’s asking for a reward.
Here’s where the broken fuel gauge comes in. Leptin is the hormone your fat cells release to tell the brain you have enough stored energy. In a well-functioning system, leptin rises after eating and tells your brain: settled, done, no emergency. But when leptin signalling is suppressed — through poor sleep, through chronic stress, through long-term dysregulation — the gauge gives a false reading. The tank is full. The warning light is still flashing. Not because there’s no fuel. Because the gauge is broken.
That’s why the evening pull doesn’t feel like a choice. It isn’t one. It’s the output of a hormonal system that has been given broken input and is responding accordingly.
The fire alarm going off at nine o’clock isn’t evidence of weak character. It’s evidence of what happened at two in the morning the night before.
What My Data Actually Showed
I want to show you what this looked like in practice, because the pattern was only obvious once I had two years of data to look at.
Day 5 of the 70-Day Rhythm Reset — October 17th, 2025. Four hours sleep the previous night. Energy sitting at 6.5 out of 10 for most of the day. That evening: crisps and chocolate. Still inside my eating window — the rhythm held — but the pull was there and it was unmistakable.
The night before, Day 4: 7.5 hours sleep. Clean eating day. The evening was quiet. Almost nothing.
Same person. Same week. Entirely different evening.
I noticed it once and filed it as coincidence. Then Days 11 and 12: 5.5 hours, then 4.5 hours sleep. Same pattern both times. And then the clearest example of the lot — Days 22 through 25 of the Reset, four consecutive nights of four to five hours. By Day 25 I ate a full tub of millionaire’s shortbread. I logged it, because awareness had not prevented it. And that was data too.
The correlation between sleep quality the previous night and evening eating behaviour showed up consistently enough across 70 days of tracking that I stopped treating it as coincidence somewhere around Day 30.
What I had on the good nights, the seven and eight hour nights, was not more willpower. I had the same personality I’ve always had. What I had was leptin working. A satiety signal doing its job. A brain that wasn’t being told by its own hormones that something was wrong.
The evenings that held together weren’t me being stronger. They were me sleeping better.
What Actually Moved the Needle
There was no single date I can point to. That’s important to say honestly — this one wasn’t a clean intervention with a clear before-and-after line.
What changed was treating sleep as a foundation rather than a nice-to-have. A consistent bedtime. Not working until I fell asleep at the desk. Getting out first thing for a walk — actual daylight, not a quick look out of the window — to give the circadian clock the morning signal it runs on. The evidence on morning light and sleep architecture is fairly solid. Give the system the right input in the morning, and the evening chemistry tends to follow.
The dietary piece ran alongside it. During the Rhythm Reset I noticed something else: when I’d had a proper run of clean eating, several days without sugar, the evening pull quieted considerably. Not gone. But different in character. More like curiosity than demand.
Day 69 of the Reset made this concrete in the other direction. I’d had what we call Fake Christmas the night before — the family tradition, proper festive food including biscuits and chocolate. The next morning I woke up with something I hadn’t had in weeks: food noise from the moment I opened my eyes. Not physical hunger. Just constant low-level static that hadn’t been there the day before. That’s what the satiety feedback loop looks like when you’ve given it a scrambled signal. The noise isn’t weakness. It’s the output of a disrupted system.
Clean evenings followed clean days. Not because I was trying harder on those days. Because I was giving the system different inputs.
What This Means Before Any Diagnosis Exists
I want to say something here for people who haven’t got a label attached to any of this yet.
The mechanism doesn’t wait for a diagnosis. Sleep deprivation affecting ghrelin and leptin, blood sugar instability driving the evening reward pull — these run in anyone whose sleep is disrupted and whose blood sugar has been bouncing through the day. And they tend to show up in behaviour years before anyone puts a name on them.
If you’re noticing a pattern — consistent evening pull, cravings that feel out of proportion to actual hunger, difficulty that varies day to day in ways you can’t quite explain — it’s worth looking at the inputs before concluding there’s something wrong with your character.
There probably isn’t.
The conventional guidance around evening eating isn’t wrong. Removing trigger foods from the house, creating environmental structure, building better evening habits — these address real behaviours. What I’d add is: don’t stop there. Look upstream. What did you eat during the day? What did you eat the day before that? How did you sleep last night? Those questions, in my experience, give you more leverage than willpower at nine o’clock does.
By the time you’re standing in the kitchen reaching for something, the decision has already been made. The question is what you did with the hours before that.
